Macro Calculator
Calculate your daily protein, carbs, and fat targets based on your calorie goal.
What Are Macronutrients?
Macronutrients — commonly called "macros" — are the three main categories of nutrients that provide energy (calories) to your body: protein, carbohydrates, and fat. Each macronutrient plays a distinct role in body function, and the balance among them significantly affects body composition, energy levels, and overall health.
- Protein (4 calories per gram): Essential for building and repairing muscle tissue, producing enzymes and hormones, and supporting immune function. Good sources include meat, fish, eggs, dairy, legumes, and tofu.
- Carbohydrates (4 calories per gram): The body's preferred energy source, especially for the brain and during high-intensity exercise. Found in grains, fruits, vegetables, legumes, and sugar.
- Fat (9 calories per gram): Critical for hormone production, nutrient absorption (vitamins A, D, E, K), cell membrane integrity, and energy storage. Found in oils, nuts, seeds, avocado, and fatty fish.
How to Calculate Your Macros
Start by determining your daily calorie target using a calorie calculator or TDEE calculator. Once you know your calorie goal, divide those calories among the three macronutrients based on your fitness goal.
Protein (g) = Total Calories × Protein% / 4 Carbs (g) = Total Calories × Carbs% / 4 Fat (g) = Total Calories × Fat% / 9 For example, on a 2,000-calorie diet with a 30/40/30 split: Protein = 2000 × 0.30 / 4 = 150g, Carbs = 2000 × 0.40 / 4 = 200g, Fat = 2000 × 0.30 / 9 = 67g.
Popular Macro Splits by Goal
- Balanced (30/40/30): A well-rounded split suitable for general health and moderate activity.
- Weight Loss (40/30/30): Higher protein to preserve muscle during a calorie deficit, moderate carbs and fat.
- Muscle Building (35/40/25): High protein and carbs to fuel workouts and recovery, moderate fat.
- Low Carb (40/20/40): Reduced carbohydrates with higher protein and fat for those who respond well to lower carb intake.
- Keto (25/5/70): Very low carb, high fat to induce ketosis. Typically limits carbs to 20-50g per day.
Frequently Asked Questions
How do I calculate my macros?
Determine your daily calorie target, then split calories among protein (4 cal/g), carbs (4 cal/g), and fat (9 cal/g) based on your goals. Use the presets above or enter custom percentages that total 100%.
What is the best macro ratio for weight loss?
A 40% protein, 30% carbs, 30% fat split is commonly recommended for weight loss. Higher protein helps preserve muscle mass during a calorie deficit and increases satiety. However, the best ratio is one you can consistently follow.
How much protein do I need per day?
Active individuals should aim for 0.7-1.0 grams per pound of body weight. For muscle building, 1.0-1.2g per pound is ideal. The RDA minimum of 0.36g per pound is considered insufficient for athletes and active people.
